Before you start
Nearly everything that works in a gym is one idea wearing different clothes. Over time, ask your body for slightly more than it is used to, then give it enough food and sleep to answer. That idea has a name, progressive overload, and it is the difference between training and just exercising.
This is not a program. It is a method you can run on top of any program: how to judge a set honestly, how to decide what to do next week, and how to keep a record good enough that the decision mostly makes itself.
Read it in about half an hour. Every chapter ends with a short box naming the exact ORO screen that does that job for you.
ORO provides general fitness and educational information, not medical advice. Every number in this guide is general guidance drawn from widely used public references, and individual needs vary a lot. For medical or dietary decisions, especially if you have a health condition, take medication, or are pregnant, talk to a qualified professional. Pain, or an injury that does not settle, is a reason to stop and see one.
The only rule that matters
Progressive overload means doing measurably more than last time. Not more sweat, not more soreness, not a harder feeling. More, in a number you wrote down.
A muscle adapts to the demand you place on it. Repeat the same demand and you keep what you already have, which is a fine reason to train but is not the same as getting stronger. To change, the demand has to rise, by an amount your body can absorb, for months instead of days.
The four dials
There are only four ways to add demand, and you turn one at a time.
- Weight. Same sets, same reps, heavier bar. It is also the dial that runs out first: the smallest honest jump on most equipment is bigger than the weekly progress an experienced lifter can make.
- Reps. Same weight, one more rep. Most people ignore this dial, and it is the one that carries you between weight jumps.
- Sets. More total work at the same weight and reps. Powerful, and the easiest to overdo, because sets accumulate fatigue fastest.
- Quality. The same numbers done better: full range, no bounce, a controlled lowering, the same bar path every rep. Eight clean squats to depth are more demand than ten half squats, even though the log looks worse. Turn this dial first, because it makes the other three trustworthy.
Small is the point
Progress that looks unimpressive week to week is what compounds. One extra rep on one set each week is about fifty extra reps a year on that lift, while the person chasing a visible jump every session runs out of room in a month. Expect the rate to slow, too. Early on almost anything works. Two years in, the same lifter may add weight a few times a year and hold the rest with reps and quality. That is normal, and rates vary a lot between people.
Effort, reps in reserve, and honest sets
You cannot decide what to lift next week without knowing how hard last week actually was. Most stalled training is a measurement problem, not a programming problem.
The useful measure is reps in reserve: how many more you could have done before the bar stopped moving. Two in reserve means you finished knowing two were left. Zero means the next rep was not happening. Common training guidance puts most working sets around one to three reps in reserve, with genuinely maximal sets used sparingly. A set taken to absolute failure costs more recovery than the extra rep is worth and leaves you nothing to add next week.
Honesty is the hard part
Almost everyone commits one of two errors consistently. Some call a set hard when they had four reps left, then wonder why nothing changes in six months. Others grind every set to a standstill, then wonder why they feel wrecked and still are not adding weight. Both are fixed the same way: rate the set immediately, and rate the set you did rather than the one you meant to do.
How ORO turns that into a number
After a set, ORO asks how hard it felt as a percentage. 100% means you could not have done one more rep. 80% means you had a couple left in the tank. It is optional, and it is also the input that makes the next chapter automatic.
Give it a few sessions and each exercise starts carrying a suggestion for next time: try a heavier weight, stay where you are and chase a rep, or ease off slightly. Tap it and ORO shows the working, including the average effort you logged and the weight it was at.
Double progression: the method that never stalls
Add weight every week and you fail within a month. Double progression gives you two ways to win each session, so a week where the bar will not move is still a week you moved.
The rule fits in one sentence. Pick a rep range, keep the weight fixed and add reps until you hit the top of the range on every set, then add the smallest possible amount of weight and drop back to the bottom. Here is bench press, three working sets, range 8 to 10, starting at 60 kg.

Look at week 4. Nothing moved except one rep on the second set, and it is still a successful week. Under a plan demanding more weight every session, week 4 would have been a failure and week 5 a missed rep at 65 kg.
Keep the jump small
On a barbell the smallest useful jump is usually 2.5 kg total, one 1.25 kg plate per side. Dumbbells are the problem: a rack that runs 22.5, 25, 27.5 forces a jump of 10% or more, far too big for an upper body lift. When that happens, buy reps instead. Stay on the lighter pair and drive the range from 8 up to 12 before you move.
Three tools for the awkward sets
- Edit the set. Misjudged the weight, or mistyped the reps? Correct it. A log you can fix is a log you will keep honest.
- Add set. You planned three, the third felt easy, a fourth is clearly there. Take it. Sets are a dial like any other.
- Drop set. Straight after your last hard set, cut the weight and keep going with no rest. Extra work without asking your joints to handle more load. Best on isolation work.
If it isn't tracked, it didn't happen
Everything in the last two chapters depends on knowing exactly what you did last time. Memory does not know. Memory rounds up on good days and forgets the bad ones entirely.
A training log is not paperwork, it is the input to every decision you make in the gym. Your history answers questions that feel unanswerable in the moment. Am I stronger than in March, or does it just feel that way? Did this exercise stall, or did I only train it four times? Tap a single session and you get the breakdown: volume, sets, reps, every set with its weight, and which one was the top set.
Estimated 1RM, in plain terms
A personal record is easy to celebrate and easy to misread. Your best single tells you almost nothing about a day of sets of eight. An estimated one rep max fixes that: it calculates the heaviest single you could probably lift, worked out from a set you actually did. Five reps at 100 kg and three at 107.5 kg look like different workouts. As estimates they are nearly identical, which is exactly the question you wanted answered.
Treat it as a comparison tool, not a target. It is a formula applied to one person, so it will be somewhat wrong for you, and it gets less reliable much above ten reps. Its real value is trend: if the estimate has climbed over eight weeks, the training is working. Every computed number in ORO links to a screen naming the formula behind it and citing the source.
Building your plan
Overload needs something to overload. A plan you repeat is what makes last week's numbers mean something this week, and it is why random workouts feel busy but go nowhere.
The biggest programming error is variety. Constantly changing exercises guarantees that no exercise ever has a history, so you can never tell whether you are progressing. Keep your main lifts the same for at least six to eight weeks. Rotate the accessories if you get bored, and leave the anchors alone.
Three ways to get a plan
- Take one off the shelf. A ready made program with weeks, days and progression built in. Best if you want to stop thinking and start lifting.
- Build one to fit your life. The builder asks your goal, the muscles you want to work, whether you want a single session, a weekly routine or a multi week program, your days, your time, your equipment and your experience. Then it writes the plan, and you can edit any of it.
- Freestyle, then save it. Log a session as you go, picking exercises in the moment. If it turns out well, save it, because repeatable is the point.
Real dates beat abstract weeks
"Week 3, day 2" is easy to lose track of. Laid out against calendar dates, the week strip shows today, what is done and what you skipped, which turns a vague sense of falling behind into a specific Tuesday you can just do on Wednesday instead. One caution worth stating plainly: a plan that assumes five sessions a week when you have three will fail, and it will feel like you failed. Choose the days you can hit in an ordinary week, not your best one.
Rest, between sets and between weeks
Rest is not the gap between the training. On the hard sets it is part of the prescription, and across a block it decides whether you keep progressing or grind to a halt.
Under resting is the quietest way to cap your own strength. Take ninety seconds after a heavy squat set and the next set is limited by how much breath you have back, not by how strong you are. General training guidance puts roughly two to three minutes between heavy compound sets and about sixty to ninety seconds for smaller isolation work.
Between weeks
You cannot add load forever without a break in the curve. Fatigue accumulates faster than strength does, so after several hard weeks the same session feels heavier while the numbers stay flat. The fix is planned, not reactive: a deload week where you cut the sets, or drop the weight by roughly ten to twenty percent, and train easy on purpose. It is not time off and not a lost week. It is the week the previous three start paying out.
What a planned wave looks like
ORO's own Peak Strength program runs this shape over twelve weeks. Weeks 1 to 3 build volume with five sets of five on the main lift, at roughly 70, 75 and 80 percent of a one rep max. Week 4 deloads to three sets of five at about 60 percent. Weeks 5 to 7 go heavier for sets of three, around 80 to 87.5 percent. Week 8 deloads again. Weeks 9 to 11 peak on doubles, around 87.5 to 92.5 percent, with accessory work cut back to make room. Week 12 tests a new max.
Only two of the twelve weeks are easy, and they sit before you need them rather than after you break. That is the difference between periodization and improvisation.
When a program no longer fits
Sometimes a plan stops matching your life: it wants four days and you have two, or it needs equipment you no longer have. Leaving is a decision, not a failure. Your logged workouts stay in your history and you can restart the program later from week one.
Plate math in five seconds
A small, stupid problem that costs real progress: you are three sets deep, out of breath, and now you have to do arithmetic to load a bar.
Barbell weight is the bar plus what hangs on both ends, so every calculation has a halving step in it. Take 225 lb on a standard 45 lb bar. Subtract the bar, that leaves 180 lb of plates, so 90 lb per side, which is two 45s. Easy once you know it. Now do it for 237.5 lb with your heart rate at 140.
This matters more than it looks. Load one small plate wrong and the number you write down is not the number you lifted, so every decision built on it is wrong too. Next week's suggestion is calculated from what you recorded, not from what was on the bar. So do not do the maths. Type the weight you want, and read off what goes on each side.
When the bar stops moving
A stall is the same weight and the same reps for three sessions in a row on the same exercise. Two disappointing days is not a stall, it is a Tuesday.
When you have a real one, work down this list in order. The answer is nearly always in the first four, and nearly nobody checks them before rewriting the program.
- Sleep and food. Strength is built out of recovery. Chronically short sleep, or a long stretch of eating well under your needs, caps progress before any program does.
- Rest between sets. Cut heavy sets to sixty seconds because the gym was busy and the weight you can handle drops. That is a rest problem in a stall costume.
- Did the reps stall, or only the weight? Open the history. Going from 8, 7, 6 to 9, 8, 8 at the same load is progress, and plenty of people miss their own.
- Are your effort ratings honest? Everything at 100% means you train to failure and never recover. Everything at 70% means you are never close enough to the edge.
- How long have you run this exercise? Six to eight weeks is the minimum before you can blame it. Four scattered sessions is not a verdict.
- Have you deloaded? Eight to twelve hard weeks with no easy week is the most common cause of a mysterious stall.
- Is it this exercise, or this movement? Some people stall permanently on a back squat and progress fine on a front squat or a leg press. Same muscles, different leverages.
- Does it hurt? Not "is it hard", does it hurt. Pain is not a programming problem and nothing in this book will fix it. Stop and see a qualified professional.
Swap without losing the thread
If the exercise really is the problem, swap it for one that trains the same muscles rather than dropping the pattern, then stay on it long enough to build a history. One last quiet cause worth ruling out: the reps drifted. The range got shorter, the tempo got faster, and last month's set of 8 was not the same movement as this month's.
